Beta-Alanine

Rate-limiting precursor to muscle carnosine, an intracellular pH buffer. Chronic supplementation raises carnosine and modestly improves performance in efforts lasting roughly 1-4 minutes. Well studied, with a characteristic harmless tingling (paraesthesia) as its main noticeable effect.

01 Overview

Beta-alanine is a non-proteinogenic amino acid that limits synthesis of carnosine in skeletal muscle. Loading over weeks increases muscle carnosine by 40-80%, improving intracellular buffering of hydrogen ions produced during high-intensity exercise.

Meta-analyses show small but reliable performance benefits in continuous or intermittent efforts of about 1-4 minutes, where acidosis is a limiting factor. Benefits are smaller for very short (creatine's domain) or very long (aerobic) efforts. The effect is cumulative and requires consistent daily dosing rather than acute pre-workout use.
