It is one of the most argued-about ideas in training, because it seems to violate energy balance: how can you build tissue while running a deficit? The honest answer is that it is genuinely possible, but only under specific conditions and at rates most people find disappointingly slow. The short version: recomposition happens most readily when you have a lot of untapped growth potential, when protein and training are dialled in, and when you sit at or near maintenance calories rather than a deep deficit or surplus. Who can actually recomp

The people who recomp well share one thing: their muscle-building machinery is primed to respond strongly. That describes a few clear groups.

The common thread is a large gap between current and potential muscle mass, or a pharmacological override of the usual limits. Close that gap — get lean and experienced and natural — and recomposition slows to a crawl.

The calorie mechanics

Recomposition lives around maintenance calories. The idea is not to run a large surplus (which adds fat) or a large deficit (which costs muscle), but to sit close to energy balance so the body can shuttle energy from fat stores into new muscle. In the groups above, the muscle-building signal is strong enough that this partitioning happens; in everyone else, energy balance largely does what it says, and you drift toward one goal at the expense of the other.

This is why recomposition is slow even when it works. You are not driving hard in either direction, so both the fat loss and the muscle gain proceed gently. People expecting the scale to hold steady while their physique transforms in a few weeks are usually disappointed — real recomposition shows up over months, often more clearly in the mirror and in strength than on the scale.

The protein mechanics

Protein is the non-negotiable lever. To build muscle while restricting energy, muscle protein synthesis has to outpace breakdown, and that requires a high protein intake — commonly cited around 1.6–2.2 g/kg of bodyweight, with some evidence that the higher end helps when calories are constrained. In a deficit, protein does double duty: it supplies the building blocks for new tissue and it is itself protective against muscle loss.

Alongside protein, the resistance-training stimulus is what tells the body to spend energy on muscle rather than shed it. Without progressive, hard training there is no signal to build, and recomposition does not happen regardless of diet.
